Other than fish, omega-3's are found in some nuts and seeds. I use "Smart Balance Spread" which is a butter substitute and is rich in Omega-3s. (It is vegan.) I believe avocados contain it as well. There are vegan supplements availible too.

Protein is easy! Nuts and nut butters(peanut, almond, soy, etc) and tahini(sesame seed butter) are good sources. Veggie burgers, meat substitutes like seitan, miso, and tvp (texturized vegetable protein), and Hormel Vegetarian Chili (canned) are favorites of mine too.

I found that a whey protein supplement was all that would do the trick for me, after 14 years of vegetarianism.

There is an omega complex pill that Walmart sells which contains omega 3-6-9. The protein you can get from cheeses and beans and tofu.

Protein - If you're not going strict vegan: eggs, cheese, and tofu, seitan, tempeh, nuts & nut butters.

Omegas - I like the Sam's Club organic Omega complex, best deal. Eggs, nutritional oils (like flax as a salad dressing) Olive oil.

Avoid packaged/processed foods of convenience. Stay with whole foods & grains, go for variety, should cover the bases.
I do love spirulina: all the essential amino acids, complete protein, vegan, best source of B complex and has B-12 which you need to supplement as a Vegetarian. Twenty years under my belt.

Nuts and beans. Tofu. Cheeses for protein.

Avocados for omega 3s. Maybe flax seed oil too, I am not sure though.

cheese, tofu, beans, protein powder, for Omega three you could take a pill. Do you eat fish? that has omega in it. I am veggie but I choose to eat fish to get my protein. but no other meat.
